New to running? Start with the free 8-Week Beginner Running Plan instead: walk-run to 30 minutes nonstop, three days a week. Come back here once you can run 25 minutes easy.
Faster running without the watch math. Every session is done by feel and the clock: easy means you can talk, hard means a word at a time.
Two hard days a week at most, everything else easy. Start with the 20 Minute Test, repeat it every six weeks, and let the number tell you what the training bought.
01 · The 3 Minute Repeats
5 Rounds · about 45 min total
3 min hard
2 min easy jog
Repeat 5 times. 10 min easy plus strides before, 10 min easy after.
The session that lifts your ceiling, and the one most people skip because it hurts. Treadmill: pick one speed, hold it for all 5 hard reps, and let the clock do the work. Scale: 4 rounds.
02 · One On, One Off
10 Rounds · about 40 min total
1 min hard
1 min easy jog
Repeat 10 times. 10 min easy plus strides before, 10 min easy after.
Short and sharp. The easy minute is a jog, not a walk. Keep moving. Scale: 8 rounds.
03 · The Ladder
1-2-3-2-1 · One Or Two Sets · about 40 min total, about 60 with two sets
1 min hard, 1 min easy
2 min hard, 2 min easy
3 min hard, 3 min easy
2 min hard, 2 min easy
1 min hard, 1 min easy
Recovery always matches the rep you just ran. One set is 18 minutes. Doing two? Take 3 easy minutes between sets.
The changing rep length keeps you honest, you can’t autopilot it. Scale: one set.
04 · The Tempo
Continuous · about 40 min total
20 min comfortably hard
No stopping. One effort. 10 min easy before, 10 min easy after.
The best value run for getting faster, full stop. Treadmill: set one speed you think you can just barely hold for 20 minutes and don’t touch it. Scale: 12 to 15 min.
05 · Cruise Reps
4 Rounds · about 50 min total
6 min comfortably hard
90 sec easy jog
Repeat 4 times. 10 min easy before, 10 min easy after.
Threshold work in chunks. Scale: 3 rounds, 2 min easy between.
06 · Over and Under
5 Rounds · Continuous · about 50 min total
4 min comfortably hard
2 min steady
Repeat 5 times, no stopping. 30 straight minutes. 10 min easy before and after.
You never fully stop. The 2 minute steady is a float, not a rest. Graduate to this once The Tempo feels manageable. Scale: 4 rounds.
07 · Hill Repeats
8 Rounds · about 50 min total
60 sec uphill hard
Jog back down
Pick a hill that takes about 60 seconds at hard effort. 10 min easy plus strides before, 10 min easy after.
Hills are strength work disguised as running, and far kinder on your joints than flat speed. No hill? Set the treadmill to 5 to 8% incline for the 60 second efforts, flat and easy between. Scale: 6 rounds.
08 · Hill Sprints
6 To 8 Rounds · about 40 min total
10 to 15 sec steep hill, near max
Walk all the way down
Full recovery between reps, 2 to 3 minutes. Do these after 15 to 20 easy minutes plus strides, then 5 easy to finish.
The most underrated session in running. Do these fresh or on the end of an easy run, never the day after a hard session. Four weeks of these once a week and your legs feel different. Scale: 5 reps of 8 to 10 seconds.
09 · The Easy Run
Continuous · 30–45 min
30 to 45 min easy
Full conversation the whole way. No warm up needed. This is the warm up.
The most important run here and the one everyone ruins by pushing too hard. Ego is the enemy here. Slow is the point. Scale: 20 to 30 min.
10 · The Progression
3 Blocks · Continuous · about 35 min total
10 min easy
10 min steady
10 min comfortably hard
No stopping. Each block faster than the last. No separate warm up, the first block is it. 5 easy minutes after.
Start slow, finish fast, never stop. Scale: 7 / 7 / 7 min.
11 · The Long Run
Once A Week · 45–60 min
45 to 60 min easy
Conversational the whole way. Add 5 to 10 minutes every second week as it starts feeling normal.
Time on feet. Grow it slowly. The long run injures more runners than the fast stuff ever does, and it’s always from adding too much at once. Scale: 35 to 40 min.
12 · The 20 Minute Test
For Distance · about 40 min total
20 min, as far as you can
10 min easy plus strides before, 10 min easy after. Write the distance down.
Your check engine light. Don’t race it from the gun. Even effort covers more ground than a fast start and a death march. The test is always 20 minutes. If that’s too much right now, benchmark 12 minutes instead, and always retest 12. Never compare a 12 to a 20.
13 · The Fartlek
6 To 8 Surges · 30–40 min
Easy running throughout
Surge 30 to 60 sec hard
Surge to a landmark, a lamppost, a tree, whenever you feel like it. Easy between until you’ve recovered.
Speed play, and the least intimidating way to run fast. Treadmill: use timed surges instead of landmarks. Also the perfect first hard session back after time off. Scale: 4 to 5 surges.
14 · Strides
Easy Run + Strides · about 35 min total
25 to 30 min easy
Then 6 x 20 sec strides
Strides are relaxed and fast, about 90%, not a sprint. Walk or jog 60 to 90 sec between each, until fully recovered.
The lowest cost, highest return thing you can add to your week. Stay relaxed at speed. Tension is what slows you down. Scale: 4 strides.
15 · The Cut Down
3 Blocks · Continuous · about 40 min total
15 min steady
10 min comfortably hard
5 min hard
No stopping. Faster as it gets shorter. 5 easy minutes before and after.
Distance drops, effort climbs, no rest. Scale: 10 / 6 / 4 min.
